Running Through Winter in Sydney: Training Adjustments for Cooler Conditions
While Sydney winters are mild compared to many cities, the drop in temperature from summer highs still affects how runners should approach training. Temperatures between 8-17°C require adjustments to warm-up protocols, injury prevention strategies, and session structure to maintain training quality while managing injury risk.
How Cold Affects Running Physiology
Cooler temperatures affect tissue extensibility, metabolic preparation, and cardiovascular responses to exercise. Muscles, tendons, and connective tissues require more time to reach optimal operating temperature in winter. Starting intense efforts before tissues are adequately warmed increases strain on structures like the Achilles tendon, calf complex, and hamstrings—common sites of injury in distance runners.
Respiratory response also changes in cooler air. Many runners notice increased breathing effort or airway sensitivity during winter runs, particularly in the first 10-15 minutes of exercise. This response typically settles as core temperature rises, but it can affect pacing strategy early in sessions.
The cardiovascular system requires longer to reach steady-state in cold conditions. Heart rate may be slightly elevated at a given pace during the initial stages of a run compared to warmer months, before stabilising as body temperature increases.
Adjusting Your Warm-Up Protocol
A proper warm-up becomes particularly important during Sydney’s winter months. Rather than starting your run at intended pace, allow 10-15 minutes of very easy running before attempting any structured efforts. This extended warm-up gives muscles and tendons time to reach working temperature and allows cardiovascular adjustments to stabilise.
Dynamic mobility exercises performed indoors before heading out provide an additional thermal advantage. Hip circles, leg swings, and ankle rotations performed in a warm environment prepare tissues for load without exposing them immediately to cold air. This approach is particularly relevant for early morning runners starting sessions in single-digit temperatures.
For interval sessions or tempo runs, consider including progressive strides after your easy warm-up and before the main set. These controlled accelerations through 80-90% effort allow neuromuscular patterning at speed without the sustained load of the main session, further preparing tissues for intense work.
Common Winter Injury Patterns
Certain injuries become more prevalent during cooler months when warm-up is inadequate or progression too aggressive. Achilles tendinopathy often flares or develops in winter, particularly in runners who start speed work before the tendon is adequately warmed. The Achilles requires higher internal temperature to tolerate high loads safely.
Calf strains occur more frequently when runners attempt to maintain summer pace standards without accounting for the longer warm-up requirement. Similarly, plantar fasciitis symptoms often worsen in colder months, as reduced tissue temperature affects the fascial compliance during initial loading.
Hip and gluteal complaints may also increase if runners reduce their pre-run mobility work. The hip capsule and surrounding musculature benefit from both dynamic preparation and gradual loading at the start of runs.
Training Structure Modifications
Consider adjusting the structure of harder sessions during winter. Rather than one long warm-up followed by all your intervals, insert short recovery periods between your first few repetitions to allow continued physiological adjustment. For example, an 8 x 1000m session might include 3-4 minutes recovery after the first two repetitions, then 2-3 minutes for the remainder once fully warmed.
Long run pacing may need modification during the early stages. Starting your long efforts at a slightly slower pace than planned marathon or half-marathon pace, then allowing natural progression as you warm up, often produces better training stimulus than trying to hit goal pace from kilometre one.
Morning runners should be particularly conscious of cold starts. Early sessions require more conservative pacing in the first 2-3 kilometres compared to afternoon runs when ambient temperature is higher and you are already moving through your daily activity.
Recovery Considerations
Post-run cool-down becomes equally important in winter. Rather than stopping immediately after your final hard effort, include 10 minutes of easy jogging to allow gradual cardiovascular adjustment. Abruptly stopping intense exercise in cold conditions can cause temporary blood pooling and delayed recovery response.
Change out of wet running clothes promptly after sessions. Extended exposure to cold, damp clothing after training can impair recovery and increase susceptibility to illness. Have dry layers ready to put on immediately after finishing.
